It went well. We kept it sane because Bob did hill repeats Friday evening. I was happy that we didn't pick it up from mile 13 on like we usually do. I felt a little more sore on Sunday and today than I usually do after a long run. I'm slowly building up my mileage to pre-Moab levels.

Washington Park (Parley's Canyon) to home via Emmigration Canyon. I felt pretty good for not running longer than 10 miles since Moab. We ran conservatively up Little Mountain and controlled down Em Cyn. Bob ran a hill workout on Friday evening so neither of us were too anxious to push the pace. I was pleased that I didn't feel weak or bonk afterwards.

7 miles AM. Home to Point (End of Pipeline trail in Millcreek Canyon). The trail was okay but rocky. The bikers will knock the rocks off in the next few weeks. 1100 feet of elevation gain, almost all of it in the first 3 miles. I felt surprisingly relaxed running up Rattlesnake.

Holy Thursday. I ran Devils Garden loop with most of the side trails. We arrived at Arches at 5:45 after driving all night. I camped out for a permit until 7:30. There were only 8 campsites open and 16 people waiting in line at 7:30. We were first so no problems.

Devils Garden with Bob. Bob and Bess rolled into camp last night. We had time for a short run this morning. It is amazing to run in Arches with a geologist. Bob and Bess will stay through Thursday. We headed home.

Dog Park ++. I ran to the dog park and turned for home. About a mile and a half later I bumped into Bob doing the same run so I turned and ran back to the dog park. His Moab trip ended with the same wind problems that ours did. That's Moab in spring, warm and windy or cold with snow like last year. I felt good on the way out. Church to Point on Pipeline in Millcreek Cyn. Early run with Bob. We did not see anyone except for deer and grouse on the trail. We ran very easy. I think that will help my soreness so that I can run longer this weekend. I'll probably run 18-20 Saturday or Sunday. I would prefer Saturday but Amy is working all night Friday night and the kids have soccer Saturday morning. Amy will be trashed around noon so I think she will be napping when I want to run long. I wanted to run the SL 10 miler but Amy gets off of work 15 minutes before the gun.

Washington Park to Home. I ran easy up the hill (top at 5 miles). I ran comfortably fast but controlled down Emigration Cyn. There was a stiff headwind down the canyon. I was jealous of those who got to race yesterday. At the dog park I picked up my bottle. I stayed at marathon pace for the next few miles and backed off near the footbridges. I never felt great today but it was good to run long when I felt blah. In another month or so I'll push further into this run.

AM Zoo Loop. I felt okay. I stopped at Sunnyside park and did 8 X 100 meter strides. I think that strides will help me to run fast comfortably now and help me transistion to speedier workouts this summer.

PM treadmill. I increased speed every mile while watching the 2004 Mens' Olympic Marathon. I keep yelling "Watch out" at Vandelei Lima but he never does. I increased the pace every 1/4 to 1/2 mile as I loosened up. I started at 7:30 and ended at 6:13 pace. It felt easy but I had to pick up Grafton from school 5 minutes after finishing the workout.

I ran with Tom for the first 35 minutes and turned back. He was going 2 hours. I had to keep telling him that it probably was not a good idea to run 6:15's at the start of his long run. He is amazing. I saw him finishing and he was still going hard. He is 45 and could still run sub 2:40 any day of the week. I'm sure he could run sub 2:30 if he trained.

My run was good. I picked up the pace after I left Tom. I switched shoes yesterday. Adidas Boston Classics size 9 1/2. I messed up with the last pair and got size 9. They caused me to curl my toes while running. These feel right.

Who is Tom?

Mike, Liberty Park is a cool place to do a tempo run... I wish I could run with somebody nearby with that kind of speed. What are you hopeing to run Ogden in?

Tom is Tom Niederee. Sasha met him in Heber. That was his first race in two years because of a wicked case of Plantar Fasciitis. He was 5th at St. George in 1997. He ran 2:27 that year, finished the Wasatch Front 100 in under 24 the next, and two years later rode 9 hours in the Lotoja (Logan to Jackson, WY) bike race. He is training for triathlons now. Our usual runs together start with me chasing Tom until I warm up and then we flog each other until the end. He only runs four days a week because he needs to bike and swim. His biking is okay but he is learning how to swim competitively so it takes a lot of his time.

As for Ogden, I am hoping to come out of it healthy. I think 1:14 to 1:15 is reasonable for the first half and then I'll see how the legs are. I don't have a final time goal in mind, I'm shooting more for a 1/2 marathon goal to stay comfortable and not bake my legs early. That may mean letting some people go early.

Mike - Ogden first half (and the whole marathon for that matter) is not that fast. I estimate the first half is about 1:30 slower than the first half of St. George. last year I was 1:15:12, and about 40 seconds behind Joe and Corbin. Joe ended up with 2:29:01, I believe, so even splits. So second half I would say is as slow as the first. If you hit it in 1:14 you would be with Joe if he is there and in the same shape.

According to this, Joe is going to be there, and so will Nate Long.

Nate Long won Top of Utah in 2005 with 2:34. This was his first, and as far as I know only marathon so far. He is a former Weber State runner and last time I checked was being coached by Paul Pilkington. He has a lot of standard college speed. This year he has demonstrated that he is in shape running a 15 K in 50:21 in less than ideal conditions. I expect him and Joe to set the pace possibly trading leads and run the first half in about 1:14. It would be nice if we could fetch a ride with them to the half mark, and then who knows - they're fast but still human. Of course, so are we...

This was actually 1:12:45, and it was the first half of Ogden. Nate was relaxing and pacing Paul. I assume this was his tune-up for Ogden, but perhaps Paul and Tim White made him run a bit faster than he intended.

AM Burch Hollow to Point in Millcreek Cyn. I ran very easy, just to the point where my legs were warmed up. The trail is perfect, no mud or snow. Treadmill. Amy is in SF until Tuesday evening. I started easy for the first few miles. After 4 miles I alternated changing the grade and increasing the speed. I ran a series of 1-0-2-0-3-0-4-0-5-0 percent grade miles. The 5% grade was at 6:31 pace. I can tell that I have good endurance but limitations when the pace gets faster. Interesting. I feel I need to go about at least 5-6 total for the day but no more than 8 in the three days before the marathon and add some marathon pace running to calm down my nerves and keep the muscle tone. But if I start tapering too early ( more than a week), I feel I am losing strength. It might actually not be so much strength as the mental and neurological ability to push yourself.

Ogden Marathon. 2:29:29.

First, I have to admit I have read Sasha's entry before typing mine. If you haven't read his please do so first.

Like Sasha, I believed there would be a pack of five runners up front. Sasha and Joe had warned me about how deceptive this course can be. On paper it looks like you could fly here and maybe on a perfect day you could. But, if your race goes bad in Ogden Canyon you could end up DNFing.

Early on Steve got a little lead and Sasha caught him. I though Joe would not cover the move and Nate stuck with Joe. I didn't mean to catch Steve and Sasha but I found myself inbetween two groups so I figured it is better to go forward than backwards. We traded 1 minute intervals for the next five or six miles until Joe and Nate caught us. I have watched a ton of bike racing in the last few years and one of two things happen when a group is caught. Either there is a counter attack or no one wants to work. We even spread out across the road like a pelaton that has lost its steam. Sasha kept trying to get us to take turns leading but Joe and Nate mostly sat on while Sasha and Steve kept the pace honest. I noticed that Nate wasn't talking while the rest of us looked comfortable. I have never raced him so I did not know what to expect. It turns out that he had a cold and was hurting more than he should have been. He will be a good marathoner in a few years. Thank God I will be a masters runner soon. As the course got hillier I knew the race would soon grow serious. We all looked comfortable climbing to the dam but Sasha took off after the hill at 14. I did not want to be the workhorse for the other three so I sat on and didn't chase. I was still very worried about Joe and Nate. I have never beaten Joe but I know he has better 5 k speed than me. He is also usually pretty strong so I didn't know if I could drop him in the canyon. I had to hope for the best. At 15 Steve abruptly fell off the pace. He had looked so good all day that I was very surprised to see him fall off that fast. For the next mile Joe force Nate into the lead. The mile ends at the start of the dam. By that time Sasha had 37 seconds on us. We ran a 5:55 mile. Nate dropped off. Now there was three runners clear. One of us would win. Joe and I made steady progress on Sasha for the next few miles. I kept pushing and Joe kept saying that we would catch Sasha. At 19 Joe started to have trouble. We worked togther for the next mile but then I had to try to catch Sasha. I knew I had to make the catch while on the downhill. I started clicking off 5:20's (5:23 catch, 5:27, 5:26). I felt very comfortable except for a little sloppiness in my shoe. I ended up with a blister under my left big toe. I caught Sasha at 21 and we worked together until the dinosaur park. I know he was strong so I accelerated on the bike path to get a cushion in case I fell apart. The first mile of the path felt good but the turns, small hills, and change of terrain started to beat up my legs. Both Sasha and I slowed to 6 minute miles for the last two. I used the bike cop to keep track of Sasha. Finally at 23rd Street I felt safe. The family was at 24th Street, one block from the finish. Mason was too young to remember St. George in 2004 so it was great to see him screaming for his daddy. Bob was there with Amy and my other two kids, Graf and Adrienne. Bob was pumped. Normally I would be scared of a 6'5" man screaming at me but this was a validation of the work we have put together over the last few years. At the finish line a tape was stretched out and all I had to do was get around two ladies finishing the half marathon. When they saw the tape they sprinted. I slowed to let them cross and the organizers set up the line again for me to cross. Twenty six miles of good racing and I got outsprinted by two ladies running a two hour half marathon. My legs felt good afterward. Sasha finished 30 seconds back. I think we were both very happy with the day. Joe had a rough last few miles and finished in 2:38. Nate and Steve dropped out.

My big goal before the race was to run as easy as possible and not get hurt. Mission accomplished. I will celebrate for a day but I didn't qualify so there is work to be done.

Great Job on the marathon. I really enjoyed reading both your account and Sasha's. It sounds like it was a really good race. Do you have any advice on the Salt Lake Marathon or the Desert News Marathon? I ran St. George back in 2004 my first marathon after two years of coaching high school cross country and really not being in very good shape compared to when I was running in college in the late 90's. After St. George I got injured and was away from running for about 9 months with an ankle injury. Just recently I ran Boston, but I felt like it was more of an experience than a race where I really tested my limits. At this point I do feel like my fitness level is getting back to a higher level and I have my heart and mind set on running my fastest marathon ever this fall at St. George. However, I am kind of interested in running another marathon this summer to get a little more experience any thoughts?

I coached CC at Judge from 1998-2004. It is very hard to coach and train. Where did you coach?

I have not done the new Des News course but Sasha has. I defer to his wisdom on that one but if you can get through a marathon as a training run then go for it. Up until this year it has taken me up to six weeks to recover from a hard marathon.

Early on in my St. George training I run in Millcreek Canyon. I imagine that I would train for Des News in about the same way. After the snow is gone above the gate I run at threshold to the top and then fast but relaxed back down. It take about 35 minutes to go uphill and under 23 to come back down (1600 ft of gain in 4.7 miles). That is slightly below a 6.5% grade. To me it simulates the Veyo climb and Snow Canyon drop. My fastest mile on the way down is usually right about 4:40. If I can stay loose on those kind of downhills then I should be able to run easier grades without pounding my legs. My legs only felt bad Saturday once we left the canyon. I don't think I did enough specific training for the transition from downhill to flat.

Burch to Elbow on Pipeline with Bob. I felt good but slightly sore. This is the first time that I could run the day after a marathon. We kept it easy. The run starts with a 600 foot climb in 1/2 of a mile so it was a good test of my soreness. I'll try to run easy this week to make sure I'm truely recovered before I start training hard again. There is no point in forcing it this week just to break down in three weeks.

I called my parents yesterday. My mom always has the best reactions to my calls after races. After St. George she told me I was too old to win races. Yesterday she said it had been a long spell since I won a marathon.

I was limited on time. I had to pick Amy up at the airport. She called as I pulled into the park and wait. All of this week I have been running easy and mostly on trail. I am trying to make sure I don't run too hard in the two weeks after the marathon. We have five months to train for St. George so I don't want to get injured or sick because I came back too fast. You are remarkable in your ability to recover after a long race. I'm just being cautious. I plan on racing next weekend in Magna so hopefully I'll see you there.

It was great. The boys didn't want to leave. We had a bison in our campsite Saturday morning. They look big to me but to my 4 year old they were as big as the mountains.

Are you definitely in for Magna? If yes, do you want to do 1 minute leads like we did in Ogden? Steve Ashbaker might join us. We might need to adapt a bit - I expect we can stay with the big boys (Joe and Corbin) on the downhill assuming they are not too big ( Mike Nielson/Teren Jameson). If there are no big boys the right size, we should just form a pack of three and do our magic. Steve and I should probably let you warm up on the first 0.75, then after than have you pull us if you feel good until the downhill is over, then we will pull you up to 2.5 miles (4 K) if we are still alive after your downhill job, and then after that it is going to be a race for real.

If the big boys the right size are there, we should try to stay with them until we can't but it would be nice if we could somehow communicate and disconnect from them at the same time if that has to happen. Maybe just watch each other closely after the first mile for signs of trouble, and if somebody is backing off, and you do not feel that great yourself either, then back off with him.

Mike - after the first 30 seconds, I felt like somebody had stabbed a knife in me, and it stayed there for the rest of the race. As you know, it takes some specific 5 K training to be able to keep that knife in you. I can only hurt that bad in a 5 K when I have done my homework. Without it, the warm and soft bed of anaerobic threshold pace is too inviting (of course, towards the end of a half-marathon you would not call it warm and soft).

Also, you might be experiencing the effects of the marathon fatigue combined with the loss of fitness from a layoff. We'll see what happens in the half-marathon. I am running the 5 K, though - I want to push my VO2 Max pace up so the threshold would have some breathing room.

Washington Park. 33 F and snowing sideways at the park. I ran within myself until the summit. I only saw 5 cars in the first 35 minutes. I ran very controlled down the canyon. Mike - I am awaiting the race report. I have seen the official results, but after seeing the 5 K results, I no longer believe anything that comes out from that timing company. It seems like in the 5 K they started the gun 1:35 early, but for some runners the starting line crossing time did not register properly. The causualties were Corbin, Nate Nornok, myself, and possibly a few others. I wrote them an e-mail and told them they would do well by subtracting 1:35 from everybody's gun time who finished under 20:00 minutes, and use that as the official time - no reply yet.

Anyway, there are at least two GPS witnesses that show the course was really 13.3 because of some unauthorized last minute changes. Did Neal really run 1:11:02 on that long course? I know he has the ability, but it would have required a heck of a lot of training for him to go from his Moab condition to being able to run only 600 ft drop course with rolling hills and 0.2 miles long that fast. And did you really run 1:13:38?

After two slow miles (and probably long with the course change) I recovered and was clicking off sub 5:30's until Liberty Park. Again, another long mile followed by a short mile (6:24/5:05). I started running 5:40's to the finish while swimming through the 5 K walkers. To get to the finish line at the Gateway I had to turn sideways and weave through people. At least I was not running the marathon with the new and improved weather. The winner had to battle 5 K walkers, 1/2 marathon finishers, and the kids running the 1 K fun run.

I cursed at myself for the rest of the day and Sunday for racing halfway. I need to train and forget racing or race and sacrifice workouts prior to the race. Looking back at my log I ran 18 on Sunday then 13, 9, 11 1/2 uptempo, 15 (double), and 7 before the race. I would have been better off to run easier Thursday and Friday before the race or to do a long run on Saturday instead. Live and Learn.

Neal looked really good on Saturday. He laid off of the pace early and stuck with those other guys until Liberty Park. Mike N threw in a huge surge then went backwards to finish 4th. Sorry to hear that the half didn't go as well as you had hoped. I can't imagine running the mileage you did in the week leading up to the race and still finishing as fast as you did, so you deserve a hand for running such a blistering race without any taper! I shared your frustration with the crowded finish. Although it had thinned somewhat by the time I got there to finish 16th in the marathon (I didn't have to run sideways), I still had to battle half-marathoners, a few 5k stragglers, and lots of kids doing the Kids K. It's hard enough for me to make it to the finish line with dignity intact, and the extra bobbing and weaving necessitated by the crowd certainly didn't help.

Mike; I also ran the half marathon at Salt Lake; the results show I finished 7th, though it seems at least two others were in front of me (Mike N. and Joe W.), but it was hard for me to see because you all were so far ahead. Anyway, I wrote an email to Devine to point out a number of issues regarding 1) lack of aid stations in the middle fo the course; 2) disastrous overlap with 5k stragglers; and 3) timing issues associated with starting the gun when the elites began. Essentially, I made the point that they were sacrificing the integrity of the races by trying to maximize the number of entry fees paid in the 5 events they were running on the course. Here was his response:

I want to first off thank you for participating in the inaugural Salt Lake City Half Marathon and congratulations for an awesome job! I’m very sorry for the inconvenience. You are absolutely correct we should have had an additional aid station in place along the course and more volunteers. In fact we had one scheduled. We are in the process of inquiring what had happened. Rest assured we will over compensate for this oversight and in 2007 we will provide plenty of water and Gatorade throughout the course.

Although running a 5K versus a marathon is no comparison, I have repeatedly seen 5k participants that were a part of the marathon festivities set a goal for themselves to run their first marathon the following year. I strongly believe that this is a great way to increase the marathon participant base and any way possible, keep them together on the same day. But I agree something needs to be done! This year’s finish was very chaotic and it was not fair to the marathoners and half marathoners.

For 2007, I will corral the elite field but start them together with the open field. I will be reevaluating start times for each race to assure less traffic at the finish line. All of Rio Grande, leading to the finish line, will be divided by cones to separate the half from the full and I will make certain we have plenty of trained volunteers to assist in directing runners.

Collectively these changes will help provide a top-tier racing experience for all.

Sasha, I think Mike N was just behind Neal. He may have been 1:11:30 give or take 10 seconds. He looked pretty good early on but I think his big move in Liberty Park caught up with him.

Chad, thanks for the info. Last year I said never again to this race. I only entered when they put it back into the circuit. I liked the course and it could be a great stand alone race but with the misplaced mile marks, unadvertised course change, missing water stops, and horrible finish I can't see doing it again.

Jed, nice work on the marathon. I can't imagine weaving through that traffic in the Gateway after 26 miles. Did you have any trouble navigating the long chute?

Treadmill. Amy was asleep because she worked all night. I watched the 2005 NYC marathon and NASCAR. I alternated 1% and 0% grade after 4 miles. After three miles I increased the pace every other mile (increases on the 0% grade). I felt good and could have gone further but I owed the kids some time on the slip-n-slide.

Since I count my weeks Monday to Sunday that makes 241 miles in the last 3 weeks. I finally feel like I'm on the verge of training again.

There are mile markers leftover from the CC ski season. I don't know how accurate they are but I have measured the total length on my bike and it matches the mileage as stated on the ski markers. The splits seem about the same when I'm running up hill (8-8:30 at 155 HR). 157, 161, 157, 161 were my ave HR for each of those miles. My max is somewhere around 190 and 168 is the low end of my tempo HR.

Dog Park, AM. I felt a little dry. Amy and I celebrated our 14th anniversary last night. Going out to eat is nice but I don't drink enough water and eat foods that are too rich. I can always feel a meal like that the next day. I ran true recovery. Every time I felt like stretching it out a bit I held back. I tend to run the same pace every day if I don't back off on my recovery days. That's not bad but it slows down my hard days and decreases the number of miles I can run in a week. The treadmill is under warranty so the parts are free. The service part of the warranty was only one year so Graf and I will do the work together. Last time he helped me replace the wooden deck. ICON has been very good with their service but the treadmill probably wasn't made for real use by a runner. It was probably meant for fitness walking. If you every buy one don't get a wooden deck.

Sandy Classic 10 K, 6th, 34:50. From the gun Joe and Pat Smyth took a lead and never looked back. Corbin, Steve, and I ran together for a little over a mile. The first mile has a few small hills and turns so it was not fast but I missed the mile marker so I don't know my splits. Corbin gapped us around 2-2.5 K. Steve had a good pace going until about 4 K when he passed me. I was having a small bad patch but Steve looked good. I thought I would bridge the gap but didn't. I went through the 5 K mark around 17:05-17:10. It was a two loop course so the fourth mile had hills and turns. On one of the last turns up hill I noticed Nathan Hornack had made up a lot of distance. I surged downhill to try and catch Steve but he still looked good. Nathan passed me at about the same place that Corbin gapped me on the first lap. I thought he would catch Steve but he didn't.

My effort was just okay today. I think my lack of speed training effects my ability to compete in shorter races. My left foot is still a little sore from Ogden but it doesn't effect my racing. It does keep me from doing hill repeats and VO2max workouts. I felt strong during the race but not fast. I have the feeling that I could have done another lap of the course in the same time as the second lap.

I think Nate was about 15-20 seconds ahead of me. I'm not too sure but he was about equidistant between Steve and me.

The lack of strength wouldn't bother me if I didn't try to race 5-10 K's. I think I could be faster in shorter races but I keep focusing on the Trials. Every day on every run my brain is screaming "Qualify, Qualify!" I am reluctant to do the speed required to get faster in 5-10 K's because it cuts into my marathon base. I can't serve two masters.

Pineview Reservoir with Joe Wilson et al., 6:30 AM. Joe called last night and since he was going so early in the day I could get up there for a run. I noticed two things on the run. 1st, Joe starts off at a much faster pace than I am used to. 2nd, Joe is strong. We accelerated after the dam and I was immediately in trouble. Joe nursed me back to the cars which were about 5 miles away. It was a pace I should have been comfortable at but I felt horrible. Later when I got home I weighed myself. 128.5 pounds! That was after I drank a quart of gatorade. I started the run dehydrated and bonked near the dam because of it. At least I have been in pain twice this week (race and long run) which can only help later.

I have a question. It seems that you run a lot of miles at easy pace. Is this better than running fewer miles at a faster pace? To reduce my 10k and half marathon times, should I run further at slower paces (6:45-7:00 mile) or should I run fast and hard for shorter distances. I want to know so that I can utilize my running time, and reduce my overall 10k and half marathon time.

I believe for marathoning that higher mileage works. To run 80-90 mpw, I have to run easy unless I have a specific workout such as a tempo run. I average around 6:40 on my easy runs but that usually means that I run 7:00 for the first few miles and finish around 6:00. I prefer progressive runs for my longer stuff where I really try to pick it up around the 1:15 mark. I am also still recovering from plantar fasciitis so hills and speed hurt my foot. I need a good warm up before I pick up my speed.

For 10 K to 1/2 marathons I would run faster tempo runs more often. I like what Sasha does (he has much faster 5-10 K speed than me). He puts in quite a few miles at marathon to tempo pace. I have run much faster for 10k when I run more tempo and steady runs. I am a believer in R. Canova's system. You can google him but beware, italian is his native language and his english is clunky at times.

I hope this helped. I would also ask Sasha since I believe we are at about the same talent level but he spanks me in the shorter distances.

Tom's big race is in two weeks. He is doing the Vineman 1/2 IM. If he qualifies for Hawaii Laurie will kill him. As for us finding sanity, we are managing our mental illnesses.

The only good program I know for becoming a fulltime athlete is to marry well and be (formerly) employed at Judge. It has worked for Tom and me. The only problem is that by the time you reap the rewards you will be a master runner.

What's going on there? Shouldn't you be working instead of googling? Are you headed back to SLC this Summer?

My camping trip was ruined by the good people at ReserveAmerica. We drove up to the top of Little Cottonwood Canyon hauling a 3500 pound trailer only to find out that the Albion Basin Campground had not opened for the season yet. We had reservation for a closed campground! At 6 PM it was 78 F and beautiful. We drove back down to the 102 F valley.

Olympus Trailhead, 6 AM, 7 miles. I felt good and comfortable for an early morning run.

Burch to Elbow Fork, 4 PM, 8 miles. I started by running a couple of miles on pipeline before heading up the switchbacks at Burch Hollow. I was able to run an honest pace while keeping my average HR at 144 (around 75% max). This is the end of my 3 week cycle. Next week is easy.

Des News 10k. 17th. 32:29. 4:50 10:08 5:14 5:22 5:44 I started strong and felt relaxed at a fast pace. I lost ground to Bob on the steep downhills but made up ground on the easier downhills. The last mile was painful. Nathan Hornok was 16th, Bob 15th, Dennis 13th, Joe 9th. The race was stacked.

Sasha finished 3rd in the marathon and Steve 5th. Nice job on a hot day.

Tempo in Sugarhouse park with Sasha. We met at Stiener. We ran to the park and around it once to find all of the mile marks. 5:24, 5:49, 5:31 17:23 5k. I guess you round off your mileage. I would call the whole deal 10.5. I think we ran the last 0.107 the long way (no tangent). It took us 38 seconds which comes out to be about 6:00 pace. I am quite certain we were going faster. Or possibly we did slow down that much - the sun was in our eyes, and I was concerned we would miss the finish mark on the road.

We continued to Riverwoods. I lost some steam around 6.5. My left foot started to get a bit sore so I lacked some pushoff. Sasha kept up honest to the finish. My legs felt okay but a little tired from picking up the pace this week. We cooled down two miles back to the car. It was nice to run with someone during a long workout. Glenwild is one of my favorite trails. I really enjoy the climb, the drop, and the downhill meadow. I could live without the climb on the backside although the final downhill makes it worthwhile.

I don't know exactly because I do the intervals on varied terrain and mixed road and trail. I'm guessing that I do them somewhere between 4:40 (downhill) and 5:20(uphill) pace. My average HR for them was 164&-172*-166-173-172*-170*-171-165&. The ones marked with a * were uphill and the ones marked & were downhill. My average recovery HR was 164 so the goal was to run fast then recover while still running at a decent pace, maybe 7 min/mile.

Just a reminder about the USATF general meeting and election Thursday night, Sept 21st @ Murray library, 198 East 5300 south. Starts at 7:00 pm, we will try to make it short and need everyone's support. The current board will be up for re-election and we want to keep things headed forward. We want the LDR circuit to continue and give opportunities for everyone to run. As a volunteer run association it is important to get as many involved as possible. Coming to this election is a small way to help that will have an effect on the USATF circuit and association for the future. Please bring or tell as many as you can to attend we need your support.

Joe is running according to Corbin. Corbin is running himself, although he said he would run in non-competitively at 5:50 pace. Of course, the appetite comes as you eat, so he might become more serious than that. I am also expecting to see Charles Wallace, the guy who took off hard from the chase pack in 2004, and then crashed. He improved in 2005 running 2:24:11 with a bathroom stop that was way too long by my standards. He caught Joe quickly after the bathroom stop, and I think the surge cost him quite a bit. If he had taken some classes from me on the right way to do it, he would have been sub-2:23, I believe.

Run fast enough so the girls cannot keep up. Carry some toilet paper with you. Be familiar with the course. When the need strikes, do not panic. Plan your stop for about half a mile or more. Keep an eye out for a private place that you can run through with some privacy both in an out while your going - eg a bush-separated area on the side of the road. Port-a-potty is a bad idea - takes 40 seconds. Keep running until it is really necessary to stop. Do everything that does not require stopping while running. Start running as soon as possible. With this technique a 20 second stop or under is possible.

Do not surge right after the stop to catch up to pace or to the group that you were with. Keep running as if nothing happened and slowly reel them in if you can.

Ideally, avoid the problem altogether. Watch what you eat in the last 24 hours and do not over-carboload. Do not over-hydrate. Learn how your body reacts to different types of food, and eat only what has proven to not have side effects. Also learn your bathroom schedule, and plan your day accordingly. E. g. I know it takes me three hours from the time I wake up to fully unload, so I always wake up at least 3 hours before the start of the race.

I run on the rollerblade/stroller path just outside of the road. I think it is 0.05-.10 shy of 1.5 miles. I couldn't find any markings on the path except for the "Keep Fit Utah" sign.

I am the best prepared that I have ever been for St. George. All that means is that I have a shot at doing well on Saturday. A cold day, nasty wind, blister, too fast or slow of a pace, or an off day could all wipe out a year's worth of prep. Both of us have done enough marathons to know that it takes a lot to run a good marathon. Physically I think I am ready.

I am fairly relaxed. I emailed Bob today that I had to hold Tom back on our run. Saturday I will try to relax for the first half and let the more nervous runners dictate the pace. Hopefully we don't have to engage up front until 14-15 miles.

I expect trouble this year. St. George is usually packed on a qualifying year with 2:25-2:30 flat runners hoping that a bit of a downhill boost will get them over the 2:22 barrier. In 2003 I was 7th with 2:24:47, while 5 people qualified.

Uggggh! I ran a great first half but my plantar fascia hobbled me on the fastest part of the course. I ran 1:13:18 for the first half. In 2004 I ran 1:09:12 for the second half and I am fitter now so even if I ran the same time for the second half I would PR. With luck I would qualify and maybe finish second. There were 6 people in front of me but they were strung out so it looked like a ladder. I can hold sub 5's down Snow Canyon so it should have been easy. My left shoe started to get sloppy so I was banging my toes going downhill. I curled my toes to keep from banging them which bothered my plantar fascia. Game over. I went from a 5:11 mile to 9 minute miles. Joe Wilson and I jogged in to the finish. If I can recover my plantar fast enough I will try Houston in January.

After the moment when I realized my day was over I become determined to cheer people on. It was great to see so many people have great races and get to cheer for them. I loved watching Jed go by and Bill chasing hard at 22. Neil and Randy looked great. Jerry recovered from a hamstring injury to race well. It is hard to be down about a bad race when so many people had a great day.

Next time you pass a guy holding a stick with vaseline ask him what flavor it is.

23.6 mile bike ride with Tom. 1:32 1900 ft. 16.4 mph average.

I rode way too hard but I won't be running until I see the doctor this week. My legs feel great except for my left calf. I tip toed on it for 12 miles during the race so I'm not too surprised that it is sore. I pedaled hard and Tom was hardly breathing. It is amazing how sport specific my fitness is.

Mike - I've been thinking about your foot lately. It is a bummer that it blew up the way it did, although I did not miss getting passed by one more runner on the second half at all - three was more than enough.

Perhaps the reason you have a hard time running uphill, cannot run get anywhere close to 15:00 in a 5 K like you used to, and the plantar, all three things stem from one cause - some possibly subtle biomechanical issue.

As you probably know from my blog, this is something I am researching on myself via a spinal correction treatment. I already know my spine is not optimally shaped, the question is whether it will respond to correction, and whether the correction will actually improve my running. But my interest goes beyond solving the problem for myself - I am interested to determine the effects of less than ideal spinal shape on running in general, and more particularly on the running form, top speed, and economy. My chiropractic offers a free initial examination with full X-rays of the spine from different angles + a few other tests, and I would be curious to see what you've got. Would you be interested?

A total of 172 volunteer participants were randomized in a 2:1 active-to-placebo ratio in this prospective, double-blind, multicenter trial conducted between October 2003 and December 2004. I have a tightness in my left foot that is more toward the ball of my foot. I like that he wanted to talk to some other people before we set out a treatment program. I spent 1:45 minutes with him walking on the treadmill, measuring flexability, interviewing, etc. I think it also helps that his first marathon was Ogden this year. He is interested in running.

I ran the course in roughly 22 minutes. It is a very fair CC course with hills, turns, and fast flat sections. Too bad I missed the races because I was at PT. Judge kids (Coached by Bob) ran the fastest times of the day for all classifications in both the boys' and girls' races. Now Bob and Corbin are free to train again. Look out!

I think I averaged 7:00 pace. I actually run faster on the flats and slight inclines these days. I back way off on bigger up hills and down hills. Usually I will start at 7:30 pace and average 6:40's on longer runs when I don't have any foot pain.

Went to PT. Had orthotics cast for a short term solution. I also did a few other tests to see what the source of my problem is. I don't have any scarring on either calf so it probably is not a calf or achilles problem. I go again Thursday.

I plan on Houston. I will build up a little faster than I did last spring. If all goes well I should be able to start tempo and pace work in December. It is hard to formulate a good plan because of my foot but I know I can handle the miles. The question is when can I start running faster paces.

PT started 25 minutes after my run so I didn't have time to refuel. I did 5 45 second strides at marathon to 10 k pace on the treadmill while wearing a harness that suspends you. It takes 30 pounds of weight off so my leg and foot action are the same but without the stress on my foot. I put in 2.5 more miles in on the treadmill.

Footbridges, 5 miles, AM. Easy. This was my first run in orthotics. They helped cushion my heel but since it was an easy morning run I didn't notice much else. I'll try again this afternoon.

Burch to Point, 9.5 miles, Steady. It feels good to type something other than easy. The orthotics felt great on the trail. I felt one small hot spot on my right (non fasciitis) foot. I tried to take it easy and still ran 64 minutes. I've never broken 60 on that run so I was pleased with the effort. Long run tomorrow. My trip to Albuquerque has been moved to next weekend.

Were your orthotics made from a cast of your foot? Did you do a gait test or anything like that? Is there a heel lift? I'm just curious to compare to my experiences.

Supposedly orthotics sometimes take weeks to adjust to. Mine broke in pretty fast, and I've liked them so far. I only wear them for running, though, since I don't want to become too dependent on them, and also avoid achilles shortening from the lift.

The orthotics were made from a foam impression. The PT sent them to the guy who does orthotics for the BYU teams (Bowden Orthotic). They have a slight heel lift but are mainly to cushion my heel temporarily. The PT knows my feelings about permanent devices. Achilles shortening is a major concern because it seems to me that once the achilles shortens then the problem would come back. I'm still wearing my Birks and stretching. I am also doing weighted calf raises every day (2 x 30 w/ 20 lbs). I really like seeing that your speed is coming back. I look forward to doing barefoot strides when this gets somewhat better.

Did you see the short article on ASTYM in this month's Trail Runner? I had the therapist test my feet for it but I wasn't a good canidate.

Yeah, the heel lift concerns me too, but on the other hand I'm still wearing birks some, sleeping with a night splint, and doing active stretching on my calves as well, so I'm hoping that's enough to ward off shortening.

I've heard some negative things about foam impressions, that they are harder to get right, but that can be offset by a good doctor making them. I hope yours work out for you. It seems like hit or miss with all orthotics. ASTYM sounds a lot like Graston Technique. I have heard that Graston can help PF when all others things fail. Didn't see the article in Trail Runner though, perhaps I'll find it online.

The barefoot strides are fun. What do you do during the winter months for barefoot strides? Nike Free's on a treadmill? Or do you just tough it out in the cold?

I will look at getting some Free's from Glen but they are pretty expensive for a stride shoe. I will probably run barefoot until the first cold day. I can't imagine that barefoot stides are effective when the ground is rock hard. I may try to sneak into the U of U indoor field.

Running in the foothills of Alb. was the easiest way to escape my wife's interviews. Alb. is a great city if you stick to running the foothills. Running along the Rio Grande was fast, flat, and boring.

If you haven't moved to NM by the 30th, I'm coming to SLC for my own job interview. I will be around from Nov. 30th to Dec. 2. Perhaps we can get together for a jog when I'm in town (like Tom, I'm turning into a multi-sport geek. So I bike, swim, and run--and I do everything slowly).

Dog Park. I started slowly because of the snow on our hill and on the footbridges over Parley's Canyon. 10-15% grades and snow are a bad mix for running. I wish the city & county would get together and plow the trail in Parley's because so many people use it to commute to the U and downtown. I ran uptempo for to the dog park and part of the way back. I battled a headwind after the turn around.

For those of you who might read this and live in the Salt Lake Valley (sorry Sasha and Paul) the Olympic Oval is open early M-W-F at 5:30 am. $2.50 per session, 442 m mondo track, 60-65 F, very few runners. I am going tomorrow for the first time since last year. I'll edit this if anything has changed.

The Logan High School track is also open all winter, free, 8 lanes, 0-15 F, 3 feet of snow, no runners. Now that's a deal!

Mike - we have BYU indoor track, but I never run indoors. Too much dust and germs in the air. Plus the one-sided turns on top of it, which is the reason I very rarely run on the track.

U of U, 15th, Sugarhouse, with 3+ miles of AT (15th, around Sugarhouse, to the Ward). I finally felt strong on a longer run. It has been since St. George that I have felt that good. My foot was a little sore on the cool down.

HR average during the AT: 172 with a 181 max. I hit my max HR after climbing the hill next to the pond in Sugarhouse Park. I really had to work to recover because I still had a mile to go.

The orthotics are allowing me to run faster and more but they are far from perfect. Sometimes I'll go for a run and it feels like they are not set in my shoe right. Other times I can run as fast as I want from the first step. I see a big difference in how my feet feel during the rest of the day. I don't look quite so old when I get up from sitting for a long period of time.

I put off getting ESWT treatments for now. I didn't want to be out of commission for too long. I want to qualify and the window is getting narrow. I'm 37 and 4 years is a long time from now. I'm very impressed that you have recovered your fitness so fast.

To answer your question there were several other factors involved such as low hemoglobin etc. All were still in the normal range but many were right on the low end. He was not really concerned but recommended that I take B- Vitamins with Iron. Tell me what you think...

I've been a vegetarian for twenty years so I think about my own crit at times. I know your doctor can check different iron levels to see if there is a problem with your iron levels. I didn't know if your low crit was a side effect of your operation. You look like you are running well so if this boosts your crit then the rest of us better watch out.

I'm putting in the work and hoping for results. I'm racing Houston Jan 14th. My lungs feel huge from doing some base work but my speed is still lacking. I plan on finding a pack that is going my speed and latching on. Bob is also going to Houston. He could have a breakthrough race. He no longer pushes me in workouts; he pulls me along like an anchor.

U of U, 15th E, Sugarhouse run, modified because of the snow on the trail. Bob and I saw Neal Gassman on the road near the Zoo. He ran with us for 20-25 minutes before branching off. It is hard to believe that he is turning 40 this year. I hope we all PR at 39.

Bob and I did our standard 15th E tempo. We had to run single file through 15 & 15th because of traffic. That was the last I saw of Bob's face. My HR pegged at 171 although I felt fine. I am noticing that I can talk at that HR but my legs won't move any faster. Bob finished our 20 minute tempo in 19. He is looking strong.

On our way home we ran better than the previous few times. Usually he is dragging me but I'm starting to regain some fitness that I lost from not running fast after St. George.

The 15th East run is good for us because it rolls gently downhill without any stoplights until 21st South. I find if I run on the edge of the bike lane that people will give me more room. Anytime I see someone in a nice car on a cell phone I move.

My max HR is somewhere near 190. I have seen it as high as 183 recently but I haven't done true VO2max type work to see what my max is. It is funny because I read Sasha's blog and I hit his average HR when I walk up stairs.

I am going to take the van in for some work this week to 106 South. Is there a good section of trail near there?

Yes, But it is rather short. I always go west on 114th south then turn left going south via the E-Bay offices and then south again until I can jump on at 123rd going towards Bluffdale. That route is much more rolling and gives me a nice workout. The trail at that point is not ruined by development either and is filled with trees and small wildlife. I love this section, Its very peaceful. To tell you the truth I can not remember exactly how to get on at 106th south. You can access it by going a little ways west. You will find it. Just poke around a little bit there or e-mail me before you go and we could go for a run.

Treadmill. I wanted to get in a good speed workout so I ran indoors. I ran 8 x 2 minutes with 2 minute recoveries. I stopped after 8 because my wife call; one of the pitfalls of treadmill running. Overall I felt very good. I noticed that 11-11.1 mph felt fast but comfortable while 11.2-11.4 was close to my AT. 11.4 felt good but I probably could not maintain that pace for more than 12-15 minutes without racing. Recovery pace was 9 mph.

I have felt lethargic for the last few days. I measured my resting HR around midmorning to see if I was elevated. I wasn't but I finally have a resting HR lower than my age. I am officially old!

It is a variation of a workout that Bob (tallbob) and I do on the roads. I warmup for two miles then do a mile of 30 second strides. Then I run my first two minute interval @ 11.0 mph. The recovery is two minutes @ 9.0 mph. My HR stays fairly high at that pace. I try to increase the pace of every other interval (11.0, 11.1, 11.1, 11.2, 11.2, 11.3, 11.3, 11.4).

Bob does the same workout but he is much faster. He does his hard efforts @ 12.0 mph and his recoveries @ 10.0 mph.

It is kind of fun to complete the workout by running at recovery pace to the 10 mile mark. Treadmills are boring but with music and varying the pace you can get in a good workout. I have been doing some of my harder workouts on the treadmill to get ready for the Houston marathon. It helps with pacing and I won't be surprised by warm weather.

Yeah, I too I have tried that workout before. It is grinding but effective. It kind of simulates a slow buildup of lactic acid but gives you enough recovery between intervals to really crank it. Not to mention my overall recovery seems to be better probably due to the reduction of impact forces. When I do that workout vs a comparible one on the roads I do not have near the IT and back problems the next day.

Usual long run. I ran steady and then picked it up on the usual section. I tried to remain comfortable. I ran relaxed until I noticed that I was on pace to hit my normal time. It is hard to run relaxed when you start thinking about times and marks. My main focus was being light with my left foot. You can't run fast if you stay on the ground too long. Impulse-Momentum Theorem. I don't get much of a chance to say that these days so I thought I'd end the year with it.

Thanks Sasha. Happy New Year! Even thought we don't run often together I consider you a training partner. It motivates me when I see you out at 5 am running 10 miles in the snow with Ted. We should try to get together sometime in February after I recover. My tentative race plan for the next five months is:

Houston

Canyonlands (maybe)

Strider 30 k

Ogden Marathon

Mike, if you decide not to do Canyonlands but still want to take a little trip to the south, you're welcome to join my Relay del Sol team in AZ at the end of March. I'm still looking for about 6 more people.

I have friends coming to SLC that day so that's my hangup with Canyonlands. I hope they are coming later in the day so I can race then drive back and pretend to be fresh.
