Olympus trailhead. 9 x 1 minute surges with 1 minute run recovery. I hooked up with Bob for the last five. We missed each other on the road (my fault). Max HR was 189. It felt good to run fast again.

Jeremy Ranch Road. The road was a little icy in spots but I still ran okay. It was nice to see the sun and blue sky.

Anyone out there have any opinions on treadmills? I have one that is wearing out after only 350 miles.

I think that treadmills are great for recovery and pollution control!

However, Im not sure whats going on with your treadmill except that the belt may need to be lubricated. Is this model a self lubricating one? What is it doing and what does it sound like? To be wearing out at 350 mi seems way premature so it may need some belt maintenance.

My treadmill has a wood deck and it is probably not made to run on. It is probably made to walk on 20 minutes three times a week. I have replaced the deck, endcaps, roller, belt, and lubed it twice.

I have been looking at the Pacemaster treadmills. Do you have any experience with them?

Treadmill, 4 x 2 min with 2 min recovery.

19:30 for 3 mile warmup (alt grade). 11.0, 11.1, 11.1, 11.2 mph with 10.0 mph as recovery. It felt better as I got faster. I ran the second 3 miles in 16:50 and felt quick but overall comfortable. I tried to get some HR checks but the console messes with my HRM. I can fool it by running further back on the treadmill which is like running on a trampoline. I saw low 180's at the end of my fastest interval. I also worked out with a long sleeve shirt, short sleeve shirt, and a stocking cap to prepare for any heat that may be at Houston.

The temperature training sounds like a good idea. Did you ever see the movie "Running on the Sun" about the Badwater 135 in Death Valley? I still haven't seen the movie myself, I'm ashamed to say, but I know there is a part where a guy training for that race runs on a treadmill wearing a rain jacket while the exhaust from his clothes dryer blows directly at him. I'm sure he wouldn't mind if you borrowed that little gem of a training tip :)

There is a treadmill at Costco the last time I checked on Thursday. It looks to be fairly decent for a $1000 bucks. It will spin up to 12 mph. And for heavens sake you could even watch tely on it! Yes, it actually comes with a TV monitor built into to it. The really nice feature about it is the Costco return policy. If this baby gave you any headaches at 350 miles you just drop it off, tell them the issue and they should refund your money. No questions asked...

I've been looking at a pacemaster because it has a -3% grade. It would be perfect for marathon training epecially in Utah.

I looked at the Epic 550 at Costco. It got decent reviews from treadmilldoctor.com (actually the 450 without the TV). "Icon has resurrected the Epic line for a few retail chains, most notably, Costco. At Costco, this treadmill is a good deal", from treadmilldoctor.com. My only beef with the Epic is that it is made by the same company that made my treadmill. This company also sponsors a lot of races in Utah.

Testing treadmills. I ran on a very nice treadmill but it topped out at 11 mph. Nice but not fast enough for speed workouts. A selling point is being able to say "Mine goes to 11". Maybe it will be in a few years. I tried a different one that goes to 12 mph. It also has a decline of 3%. It also was very nice. My wife will have 28 days off (including weekends) with two all night shifts per week in the next five months. She also has three business trips. I think she owes me a treadmill. Is anyone willing to sign a petition and give it to "Coach Amy"?

I guess DNF says it all.  I was on pace for 8 miles but the pack broke apart at 8 and my day was over.  In the next few miles I ran 5:40's but the cold and wet conditions caused my right hamstring to tighten.  Unlike St. George, finishing was not an option so I don't feel too bad about having a DNF.  I realize that I don't have the speed to run a qualifying time right now.  I think I need to do more training at pace which shouldn't be too hard now that my foot is getting better.  I just couldn't run fast enough during my build up to hold 5:25s comfortably.  Our pacer was erratic during the first few miles and then dropped at 8 instead of 15.5.  We ran two 5:30 miles to start the race then a 5:17 (I ran 5:12 trying to catch the group).  33:47 at 10 k. 

Bob also DNF'd but for other reasons.  He looked great but some pacing issues doomed him after 13.

Otherwise, I had a great experience.  The USADP was awesome.  They treated us like we were elite athletes.  We had access to all of the elite hospitality.  Saturday afternoon we had lunch 10 feet from Meb.  They had an elite staging area near the start and then walked us past 15,000 people to the start.  The only thing the race could not control was the weather.  It was in the 50's at the start but misting.  They humidity was amazing.  The road was wet so footing was an issue.  Bob and I both felt like we slipped on every hard stride.  I think that was the difference between me finishing and DNF'ing.  It changed my stride once I slowed down.  Somehow it didn't seem to bother Ryan Hall in the half marathon.  Since the half doubles back on the course we could watch the half marathoners some.  I was at the 10 mile mark as Hall came through.  My unofficial time for him was just over 45 minutes.  We also had the women's half leaders merge into our group until the split at 8 1/2.  Elva Dryer drafted behind Bob for a while.

Overall the experience was encouraging.  Racing people outside of Utah in tough conditions helped me figure out where I stack up against others in the country.  I know that sounds wierd considering I DNF'd but look at their results.  I wasn't alone at 13.  I rode back with some very good runners who just didn't have it on Sunday.  Of the 60 or so guys in the program only nine made it, 5 A and 4 B.  The women had seven qualify.

Dont worry about it! I looked up your result and figured if you were not on track for qualifying then it was the right move. I mean its way early in the year so it makes no sense to kill yourself over it. Train well and be careful with that foot, ice it etc. As far as Ogden goes you guys are on your own this year. I dont want to play the sacrificial lamb again.Ha Ha... Better luck next time my friend, Steve.

As important as anything else is that you've lived to fight another day and that you're not going to be derailed by recovery downtime. You made the right choice for that race on that day in those conditions. You'll be back!

You and I are in the same boat, I believe. In order to qualify in St. George, we need to run around 15:50 in Heart of Holladay 5 K. We could do it in Austin off 15:45. In order to qualify on an honest perfect sea level course, we need 15:40 in Heart of Holladay. In order to qualify in Houston or Rocket City we need 15:35. To qualify in Richmond we need 15:30. Our problem is 16:15 when trained for a 5 K and 16:30 when not. It needs to be at least 15:50 when trained, and 16:05 when not. When that is fixed we will qualify.

Mike, there's a good chance I'll run Ogden, but I doubt I'll be going for an OQ there. We'll see how my training goes. If I can go sub-1:10 at the Striders half, I will consider going for it.

Treadmill at Stiener.  I ran 0-1-2-3-2-1-0-1-0-0 percent grade.  Every mile I either increased the grade or the pace.  My legs started to feel better after 3 miles.  Tom got on the treadmill next to mine for the last few miles.  At 1 hour the treadmill shut down.  Apparently no one runs for more than an hour.  It went into cooldown mode at 4.5 mph.

Treadmill, AT workout.  Three and a half mile warmup then three miles at 5:27 pace.  One mile at 6:00 then one mile at 5:27.  A half at 6:00 and finish with a mile at 5:27.  The gym was very warm.  I didn't work too hard but needed  to daydream less durning the uptempo efforts.  I started wearing a new pair of Mizuno Wave Rider 10's this week.  They seem to be longer than the Wave Rider 9's for the same size.  The heel fits better but  I have extra room in the toe box.  Does anyone else run in the WR's?

I'm breaking out my second pair of Wave Riders 9. They are great shoes and I've gotten around 400 miles out of the first pair (that's a lot for me). Not sure about the 10 though. WR 9 run a half size small (at least for women), so maybe they "fixed" it in 10. Shoe companies always tweak the next year's model, and the result is often a screwed up shoe!

Jeremy Ranch Road, hard packed snow and ice.  I felt okay on the out part of the run, which isn't unusual for this course.  Upon turning around I discovered a headwind.  I froze on the way back.   I tried to get some traction when I started by putting some XC ski wax on the bottom of my shoes, blue Swix (27 F - 12 F, transformed snow).  I felt a little silly waxing my shoes.  I can't say if it helped or not since I didn't have a control in my experiment.  I didn't slide off the road or stick to it like glue.  It is something I have always thought about during those cold slippery runs and now I can say I have done it (and never have to do it again).

Treadmill at gym.  Three and a half mile warmup then 10 x 2 minutes with 2 minutes recovery.  The first five were at 5:15 pace and the last five were at 5:12.  Recovery pace was 6:40.  This workout is not too difficult but makes me focus more than I am used to.  The hardest ones are usually the first two.  I ran 10 miles in 61 minutes.

I have looked at many sources for his methods and have only stated part of them such as training slightly slower than marathon pace about 5 percent slower. However Mensracing.com gives a very enlightening interview with Renato Canova and his insights. Go to apr 2005 issue. In this issue he stresses the need for doing 20-40 min runs that work progressively deeper into ones true AT. Not halfmar pace or even 10 mi race pace but what I interpret as probably just a bit slower than 10k. Now to tell you the truth I see a lot of similarities in other coaches methods but with shorter intervals. I see it in the Hansons method of training with the long run. And even earlier with Pete Pfitzinger running his long runs for the last part in 5:15/mi/ or so. Frank Shorter it is said ran the last loop of his training run at close to 5/min per mi. If you think back to the 70's era where we had over 20 men around 2:10-2:11 and over 200! men at sub 2:20! It only makes sense that this kind of training mileage and methodology produces results. People do not get it, you are not going to run sub 2:20 on 70-90 miles a week and a handful of cruisey intervals! I'm done ranting take it with a grain of salt if you must. Nice hearing from you again. Call me if you want to run sometime.

I took the orthotic out of my right shoe yesterday.  I am going to try running without it for a few weeks.  If all goes well then I will take the orthotic out of my left shoe.  I can already feel a little extra pressure on my achilles but I'm hoping that will go away with some gentile stretching.

Sugarhouse run (Foothill->21st->21st S->Sugarhouse park->Gully->27th S->Highland Dr->4th S).  I must find an easier name for this run.  Any suggestions?  I started slow, my feet are sore but not plantar f sore.  The less my plantar f hurts the more my stride changes back to what it was a few years ago.  This is more efficient but I'm using my body in a slightly different way so it is sore.  Once I ran out of the park I ran steady for the rest of the run.  76 minutes.

Your training has been so solid that I expect you to have a great Spring. It sounds like you are on top of your injury.

I'm stuck at home this weekend. My wife is in Florida with her grandfather so I am stuck on the treadmill for three days. I keep looking for an open Saturday to get in a race but there doesn't seem to be any in our schedule.

SLC Marathon Course, miles 1 through 8, tempo. I warmed up to the two

mile mark then ran progressive until the 8 mile mark. I used exertion

rather than pace since the course is so hilly. I relaxed through a 5:16

fourth mile but struggled to go under 6:00 in Sugarhouse park. Like

Paul earlier this week, I too was nearly run over by an old lady near

the end of my workout. I'm always surprised when these two things

happen: (1) the passenger see you and fails to tell the driver someone

is in front of their car and (2) the driver looks startled then mad

when I give their 4000 pound death machine a love tap. I shouldn't

complain (its Lent), I had several people (at least 5) not hit me with

their cars today. Someone even stopped and let me cross their driveway.

Pipeline, easy. This was my first run in over a week. My right foot got very sore in an unusual place about two weeks ago. It bothered me enough to want to rest it before I injured something else while compensating.  I went to my PT today after the run an he immediately knew what was wrong.  My cuboid-fifth metatarsal joint was becoming immobile.   He loosened it up.  I will run easy this week to watch it but hopefully it is not a big deal.  Too bad I missed Moab because of it.  I think it would have been fun to race the tight pack that was down there.

Shoreline behind the U.  Easy with big hills.  I meandered in the foothills between the zoo and Red Butte.  I started by climbing from the parking lot to the pass between the foothills and Emigration canyon.  I came down and ran to Red Butte on the upper portion of the trail then returned to the car.  My foot felt much better than it did yesterday.  Steve is amazing.

 

I love my PT.  He spent an hour yesterday working on my foot and checking out my old injuries (PF, SI joint, etc).  He ran Ogden last year and knows how important it is to keep runners running.  He has never advised me to abstain from running.  If we were in a more liberal state I would marry him.  If you are in Salt Lake and need a good PT look up Hand and Ortho Clinic 5151 S 900 E.  His name is Steve Crandell. 

 

For those without a sense of humor, I would not marry him.  I would however drive an long way to see him.  Not as long as a diaper and wig wearing female astronaut might but still a long way.

I didn't struggle with hills twenty years ago but we didn't have many.

Where I grew up there weren't an hills unless you ran near the James River. The hills we did have were either short (overpasses) or long easy hills. You ran up one of the biggest hills in town when you did the Richmond Marathon.

When I moved here I was terrible at hills. Now I am just bad. I consider that a big improvement.

The biggest issue for me with hills is my lack of VO2 training. If my threshold was not also my VO2max pace then I could probably run hills better.

Mike - the reason I asked is because I have been wondering about the threshold/VO2 max connection. I wonder if it is biomechanical, or at least if there is a biomechanical component to it. Here is an interesting test we could do. On the same day have the peer group run a max heart rate test, then determine the pace for 80% of max heart rate on a flat or slightly downhill stretch. Then run up a slope 4% or higher at exactly that heart rate. If that does makes you an odd ball in the peer group, it is biomechanical. If you do not lose ground when the peer group is forced to a fixed aerobically capped fraction of their maximum heart rate, it is the proximity of threshold to VO2 max.

Actually, we might not even need to get that scientific about it. In St. George, the Veyo/Dameron Valley climb is long enough to make anaerobic hill attack impossible regardless of how your threshold and VO2 Max are positioned. When you won St. George in 2004, you fell back on that section. So you were losing ground while your peer group, actually the lower peer group that day, because you ended up beating everybody, ran aerobically. I am also remembering the time we ran a tempo in Sugar House. You made me suffer in the first 0.5, I was over the threshold. Then as we started the climb, I went way under the threshold, it felt very very comfortable, and I was still dropping you. I was running very much aerobically, and you were not. I thought you were not having a good day. Then as it flattened out you recovered and started making me work again. And I am worse than my peer group on the uphill.

I think it is biomechanical for you. One thing to test with a PT or a chiropractor - what happens to your lower back curve when you flex the hip? If you lose it, that would explain poor uphill running. Or maybe there is something else. But a good question to ask your doctor - do you see anything with my structure that would make uphill running difficult?

It worked for St. George and Ogden but not for Heart of Holliday where you pulled away from me. I try to avoid going anaerobic during races because I tend not to recover whereas you seem to be able to push anaerobically and recover. I do better when I am able to interval train. Simple fartleks help me a lot but currently I seem to be increasing my pace too fast then injuring myself.

My plan for this part of the year was to start doing intervals faster than threshold pace and hill repeats but I have to listen to my body. My biggest problem is that my feet are feeling better. As my feet have been getting better my footstrike has changed back to what it was in previous years. With the change back to my previous form I am stressing my feet in different ways whick is causing small injuries. I need to keep my quicker footstrike but back off on the distance that I do until my body adapts. I'll figure this running stuff eventually.

Chad et al.: Regarding PT vs. Chiro, yes, I've done both concurrently. My own personal experience is that without work "outside the office" chiro is only a stopgap because it usually doesn't address the root cause (muscle imbalances, core strength, etc.). However, I think chiro works beautifully as a 1-2 punch in tandem with PT. The adjustments get everything in the right place, and the PT and core strength reinforce it. The opposite is sometimes true too. I once saw a PT for my back, and I decreased imbalances and increased my flexibility by A LOT, but my back felt terrible! IMO, this was because it was out of alignment and no amount of stretching or bridge exercises could fix it; it needed a series of hard adjustments first.

Currently, I see a chiro once a month for "maintenance". I will probably do this the rest of my life. But it doesn't stop there. I also spend (I kid you not) at least one solid hour every day beyond normal training stretching, doing TP Massage, and doing core strength drills. I'm pretty sure I won't be able to do this once I have kids! But I'm back up to 80 mpw, and aside from normal aches and pains that come with that training volume, I'm healthy.

Mike: my footstrike changed as well, mostly due to my orthotics. I noticed other foot pains developing from that, which is why I'm not wearing them anymore. Hopefully my feet will adjust, adapt, and become strong, and hopefully yours will too. I try to run on different surfaces frequently (road, sidewalk, track, grass, gravel, trail) because I hope it will help make my feet, ankles, and calves stronger, mix up my stride cadence and length, and reduce those repetition injuries that have plagued me recently. Most of those strategies I learned from your past comments (thanks), and I imagine they will help you out in the long run as well. It's just a matter of adaptation to stress, right? What doesn't kill us will make us stronger!

BTW - TP Massage Ball has really worked my calves over, and I honestly think it's helped my biomechanics and muscle elasticity. You may want to check it out if you haven't already. Wasatch Running Center has some kits in stock.

Mike - it is exceptionally difficult for me to go anaerobic during a fast paced long race or a tempo run regardless of how much I train on intervals. I have done quite a bit of measurements with the heart rate monitor to verify that. Even if I am approaching the kick stage to where I do not have to worry about recovering, if I am maintaining the heart rate of 163 (5:30 pace), I might manage 166 in the kick for a quarter, which would give me 5:20 or a little faster. In a 5 K I might be able to get it up to 169-170. However, if you let me drop it to 155 for a mile, I'll be able to sprint at the end.

However, I do not think that your hill weakness has much to do with not being able to go anaerobic. I've given this issue quite a bit of thought, since I have the same weakness, except less pronounced than you. I also have a very high anaerobic threshold relative to VO2, and that has been verified in a lab test. My point - if the problem is only in the difficulty to go anaerobic, then in a slower race, or on a longer hill you and I should not be getting dropped by our peer group, because in that situation they cannot/will not run anaerobically. And if they are running aerobically, and we can keep up with them on flat/downhill segments, we should be able to stay with them on the uphill just as well until they decide to surge. Therefore, if they are dropping us, the problem is somewhere else.

Why emphasis on this problem - because I believe it is of a wider scope. I believe whatever it is that makes us bad hill runners also limits our all out speed, which in turn limits our 5 K speed, which in turn puts a cap on our marathon performance.

I found during my own injuries that posting on this blog was a helpful tool for motivation and accountability, and gave me something to shoot for. It was also helpful for tracking my progress (or lack thereof) and giving me something to look back on to see the fruits of PT.

I may come out and run the 30 k next week but only as a workout. My foot is still sore so I want to focus on getting healthy and fit before I commit to a race. I can only serve one master: healing or racing. I do feel much better than I did two to three weeks ago. Treadmill at home, 66 minutes.  It wasn't fast but it served its purpose.  I ended up with 59 miles for the week.  Only 11 of those miles were on the road.  I plan to s-l-o-w-l-y transition back to the roads over the next few weeks.  I am able to run some steady runs but I haven't tried to run any faster than tempo pace.  I can either train or heal but not both.

Next week: 60+ miles with no set backs.

It is easier on my foot if it starts to tighten up. It is a shorter walk home. My plantar is actually under control but my right foot hurts on the outside towards the heel (near the cuboid bone). I think that switching to orthotics may have cured my plantar but caused some other problems. Trails seem to be easier on my foot.

Most of the time I am on the treadmill is because Amy is at work. This day I was on the treadmill because I didn't want to test my foot on the road in the rain.

Jeremy Ranch Road, easy.  I ran the first mile on the roads and then hopped on the road to East Canyon.  It is a good rolling dirt road at 6000+ feet with markers every  half mile.  Rolling is probably too nice of a description.  I tried to hold back on the way out (downhill) because the first two miles on the way back are tough.  I ran 30 seconds slower per mile for those two miles on the way back.  I scared a coyote at the 2.5 mile mark and didn't see a car for the first five miles on dirt.  The foot felt okay but not great.

Burch, Church, Elbow, Firs, road to Burch. I ran easy on the up hill portions and wished I was racing the 30 k. On the downhill road portion I opened up my stride. The last mile was 4:52 (downhill) without pushing. My foot was very sore at night.

 

63 miles in the last 7 days and it feels good except when I do something stupid like run downhill fast.  Next step is to lose the weight I picked up in the last six weeks.  No more chocolate Easter bunnies for breakfast.

Burch to Point, 66 minutes.  I ran very controlled.  Hot and windy towards the point.  This was the first run I have done without orthotics since January.  I felt like I was wearing racing flats.  No problems except that I could feel every rock on the trail.  I run in Mizuno Wave Riders so the forefoot cushioning is thin.  When I am on the trail they are Trail Wave Riders.

Memory Grove with Tom.  I Gmapped it and uploaded it to the course tools.  Gmap measured it at 9.25 but I don't keep mileage in any graduations less than 1/2 miles.  This was my first all road run since March 24th.  It felt good.  I put my orthotics back into my shoes today.  I'll try to run without them tomorrow.

Sugarhouse 12.  Today was my first road run without orthotics.  I had planned to run on the Jeremy Ranch Road (dirt) but I didn't want to run in wet snow/freezing rain on a muddy and lonely dirt road.  The run felt good.  I could tell that my shoes were worn differently from wearing orthotics.  I ran watchless but felt sub 6 for the latter part of the run.

Treadmill @ home.  66 min.  Ran on the treadmill because Amy is in Toronto and the kids won't watch themselves.  I started easy and progressed to 6:40 pace after 3 miles.  Then I increased the grade 1/2 % every 1/2 mile.  After the 6 mile mark I decreased the grade 1/2 % but increased the pace by 0.1 mph every 1/2 mile.  When level I increased pace every 1/2 mile.  Last mile sub 6.  I watched the Boston Marathon while running.

My foot feels okay today.  I ran in new mizuno wave rider 10s with orthotics.  This week I front loaded the week with mileage because I knew I would be on the treadmill this weekend.

Treadmill, 6:30 am, 41:30.  Very easy, no orthotics.  I realized I was gunning for a 70 mile week (Mon-Sun).  Stupid.  I backed off and made today a recovery day.  I don't feel like running myself into another injury because I want to achieve a weekly mileage.  I'll shoot for 100 kilometers instead and try to stay healthy.

Treadmill @ home. Felt blah before I stepped on the treadmill. I warmed up 3 miles then cut the pace down whenever I started feeling bored. Next 5 miles 6:28 6:16 6:05 5:53 5:34. I finally felt like I was running again. No pain although the focus isn't there at any kind of pace. Compare this workout to Steve's the other day. He is flying!

 

Broke 100 k for the week (Mon-Sun).  64 miles with two all-road runs and a long run of 11.5 mi.  All of my goals met for the week.  I'll maintain or slightly increase next week.

Jeremy Ranch Road from the far end.  I ran easy out but building pace.  Run from this end it is a rolling uphill run.  44:40 at the turn.  I ran uptempo but comfortable on the way back except on the hills.  The uphills I tried to maintain good form so I ran them harder.  1:23 at the finish.  I had the pleasure of running on a freshly graded dirt road for part of the run.  I prefer hardpack.

 

I am toying with what to do about Ogden.  Marathon, half, or train?  Pride versus promise?

I have decided not to run the half. I think the risk of reinjuring my foot outweights the joy of racing with you guys. I haven't even run 13 miles in training yet. I will start to look for races in about a month.

I forgot that it was "Blast your iPod" day on the trail.  If I can hear your iPod then it is too loud.  It is really too loud if I can run behind you for over a minute yelling "Excuse me, pardon me, I'm behind you, hey big bottomed girl with the loud iPod, I'd like to pass you, etc ..."  I was behind two people running together with their iPods so loud that they couldn't hear me.  When I finally got past the first one I got trapped between them.  The front person was in her own little world while the one behind me was yelling her name in my ear.  I think she wet her self when I tapped her so I could get by.  It made my easy run easier.

Paul, I'm taking a page from your training book. You were smart and took enough time to heal before you trained with great results. I'm only concerned with getting healthy. Right now, I feel good but I need to put some distance on my legs. The next race that I really want to do well in is St. George. I think Bob is in the same boat. We will be looking for the A qualifier. In 2004 I was 97 seconds away from the B standard (non qualifying year) while running 40-50 miles a week. With a good summer of training I think anything is possible. I need to focus on turnover, tempo (including Tinman), and strength.

Thanks Mike, Our little "package" is expected to arrive right around the St George marathon date! Racing into shape would be a good idea in my opinion as I think it would be more effective than trying to do all speed by yourself. No Salt Lake 10 miler for me though. I think 5 and 10k for a while although my wife says Deseret News because I may not get a shot at St George. What kind of shape are you in now?

"Iron shapens iron". There is no better way to increase fitness and get excited about running than mixing it up at a start line with a bunch other runners. Steve is right, workouts alone just don't cut it. And it doesn't matter how fast you go either, there's just something magic and healthy about racing. Last November, I was only running 20 miles/week, but jumped in a local 5K to run an 18:20 and get my butt kicked by some kids. But I loved every moment and it got me even more excited about running!

If your body feels good and your biomechanics are sound, then I say go for it. Maybe ease back and let people go, especially the first half, but assuming you're 100% healthy, it will make your fitness and adaptation increase that much faster.

I think Chris Rogers mentioned he was running the 10-miler.

I'm in decent shape but by no means sharp. Since the start of my foot problems I haven't done any work faster than tempo. I still feel my cuboid but I think it is a problem I can live with. It is getting better very slowly. I plan on holding back early on which should be easy since the race starts with a big climb. I am also going to race in training flats but without orthotics.

Training flats are good. I did the entire Striders Series, plus the Ogden Marathon, in lightweight training flats. Now that I've completed a marathon without my feet falling off or head exploding, I'll ease back to racing flats. I also just quit wearing my night splint. That was my reward for the marathon. I feel like Forest Gump when his leg braces came off...

I am planning on the SL 10-miler at this point. I was going to head out to the start with Darrell and Brad Phippen. I've been feeling a little bit beat-up lately, so I guess my thought would be to start out around 5:35-40 pace, and work down on pace as my body feels. Ideally I think averaging around 5:30 pace (55 minutes or so) would be great, although I've been told the course is really fast so that pace may be a little bit slow. What are you planning? I'd definitely team up with you if you want to work together.

Bike, home to Emigration Canyon, 17 miles.  I saw James from Sports-Am setting up signs for next weeks 10 miler.  We talked for a while then I had to rush home.  I had a good ride except that I was passed a mile from the mouth of the canyon by two guys.  The best I can figure is that they drafted me until I slowed then blew by without so much as a wave.  Ouch!  I chased hard and made contact but they stopped at the mouth.  I hate getting passed, even on a bike.  I could be the world's most ungifted cyclist but I still like to think that I could hang with recreational cyclist for a few turns of the crank.  At least I got to have an imaginary Paul Sherwin-Phil Liggett conversation in my head.

Another bike day.  Mill Creek Cyn, 19.5 miles.  It is very unusual to be able to ride the road to Big Water at this time of year.  I rode with all of the gear: HRM, speed, cadence, rectal temperature probe, etc.  I rode conservatively, sub threshold, on the way up.  I knew when I left the house that I would freeze on the way down but I didn't want to pack extra stuff.  Going up the canyon I saw a few friends on mountain bikes so we rode slowly and chatted.  Took off for the top but tried to maintain a pace that would be the fastest I could go without sweating so much that I would be soaked at the top.  2500+ feet of climbing in less than 9 miles.  Turned at the top and started down cautiously.  It was 53 F at the top so being wet at 30+ mph wasn't ideal.  It finally warmed up around Elbow Fork.  I opened up below the upper gate.  Il Falco I'm not.  Of course Il Falco is not the same as when he won the Giro but he can still descend better than anyone in the peloton.  By the way, anyone who really wants to see some racing tomorrow should follow the Giro d'Italia on a site like velonews.com.  It is a tough mountain stage.  From velonews.com:

Warmed up with Chris. The goal was to run controlled over Little Mountain then fast but relaxed for the next few miles. I wanted to pick it up the last 3 miles if I felt good.

Started with Chris with Albert in front of us. A bandit ran past us then took the lead. The bandit had a good lead over Little Mountain. I ran a little too controlled, 12:30 for the first two miles. I decided to open my stride for the next few miles. 5:04, 4:42. I was surprised that I ran that fast for the fourth mile in training shoes. I started to feel my feet but not plantar. Instead my feet were getting warm because I tied them too tight. I held a steady pace to the end. My biggest goal for the day was to stay healthy and not concern myself with time or place. At 8 miles the bandit came out of a porta-potty about 10 seconds ahead of me. I caught him about 30 meters before the line. He let himself get caught. Albert came in 48 seconds later followed by Chad, Chris, Darrell, and Brad. Not a bad result for WRC.

It was good to race again.

Parley's loop, easy, am.  This was my first run in nearly a week.  I spent the last few days hiking in Olympic National Park.  Thursday I flew and drove to the park with Tim and Paul.  Friday we hiked to the beach and explored tidal pools (9+ miles).  Then we drove to the Hoh River Campground.  Saturday we hiked 13.3 miles to campsite 13.3 through old growth rain forest and set up a base camp.  Sunday we made our way to Blue Glacier (12+ miles).  We only saw two hikers on Sunday and none on the glacier.  Monday we hiked out and drove to Seattle.  I came home yesterday.  I'm pretty tired but the trip was great.

I didn't feel any of the nagging aches that have kept me running short and slow for the last month today.  Maybe I'll be able to string together a few weeks of easy running to buffer my body for better training later this summer.

After 4 days of my wife making fun of me for being a wimp while sick, I went to the doctor.  I have strep throat.  That explains the body aches, fever, and raw throat.  I haven't had a real meal for several days.  The doctor gave me Tylenol #3 so I can eat.  There is no chance that I will race Wednesday.

Treadmill, pm, easy.  Today was a just a shake out cruise to make sure my body still worked.  I'm hoping that the last two weeks have let my body completely heal and now it is time to train.  I'll be on antibiotics for the next week+ but that shouldn't hinder my training.  Goal for the next 7 days: 50 miles.

Desolation -> Dog Lake loop from the Spruces with Bob.  We started at 2 pm so it was hot eve in the mountains.  The first climb is about 4-4.5 miles long with 2100+ feet of altitude gained.  Cruised the rest of the run.  The final downhill was rough.

Mike good run. Did you have many bikers on the trail. I use to ride this on my horse years back and loved it when a biker came flyin down see the horses and fly off the trail. The bikers seem to get going pretty fast on some of that stretch. But on the up hill it is fun running passed them. Hope you and Bob are back on track with your training. Let's hit the trail sometime soon.

Bob looks strong and is doing two a days to beat the heat. He climbs like an angel and descends like a falcon. We saw more ultra runners (7) on the trail than bikers (2). The bikers are banned from Mill Creek on odd days so we only saw two rule breakers. When the bikers ride downhill and don't want to yield, I stand on the up hill side so if they try to pass they take a free ride down the side of the mountain. They usually stop.

I was glad to have Bob along. It took us two hours to run the loop. Usually, we cover it in 90 minutes but we both got baked. At one point I had plenty of water, was well hydrated, and started to overheat. That was 15 minutes into the run.

Silver Lake, BCC.  I ran from Silver Lake to Lake Solitude, then the SolBright Pass, down past Twin Lakes, to the base of Brighton, then back up to Twin Lakes.  Finally I descended to Silver Lake to meet the family.  1440 ft.  Much cooler than Saturday, probably because of the rain Saturday night.

Treadmill, pm, progressive, hot.  I have the feeling that I am going to get sick of typing "Treadmill" over the next week.  With the pollution, heat, and Amy's business trip I will probably not be running outside for a while.

I ran an easy warm up then picked up the pace by 0.1 mph every 0.5 mile.  I picked up the pace more in the last mile.  57 minutes.  The temp near the treadmill was in the 80's so I was working harder than I should have been during the last two miles.  I watched the end of the 2004 NYC Marathon.  It looks like I will hit my goal of 50 miles in 7 days.  This week I will try to run about the same amount but pick it up during some of my runs.

I have been teetering on the edge of being healthy for some time now but something always creeps up. Just as I start to feel a little fit I do something stupid. With the explosion of Sasha's website I have met more Utah runners in the past year than in my first 7 years here. It is pretty cool to meet people after following their training for so long. Mike - I noticed you do not become alive until you hit a couple of 70 mile weeks, and do not become a beast until you get up to 80-90. Your injuries have not yet given you a chance to do that - too many setbacks interrupting the natural flow of training. You need to give it some time.

You should probably find a good time trial course where you run a 3-5 mile tempo once in a while to test the waters while working on your threshold. That Sugarhouse 5 K we ran a year ago may be a good candidate. Or maybe just three loops around Sugarhouse, or three loops around Liberty Park.

I think you are correct. I look at my training as a battle between distance and speed (threshold speed). When I have run well in the past it has been because I have build my mileage without sacrificing steady runs (Tinman tempo). Currently my plan is to build mileage (like the last few weeks) and run steady. Tempo also helps my race focus for the marathon. I was pleased that yesterday I ran well but I need to string together a eight weeks of training. Once the kids start school again I gain some flexibility in training so I'm looking forward to late August.

I am confused. If I was 23 or 31 seconds behind on the final day of the Tour De France I would do all I could to make up the time. But I have checked a few sites and they all say Contador has it all wrapped up. I even read where Levi said he would not attack. I know cycling is a bit different than running, but if two runners of equal ability and training competed over enough distance one could beat the other by 31 sec.

I'm on the road to Aerobia. The miles are feeling good. It seems like it has been a long time since I was healthy enough to train at this mileage.

I tend to train in 3 week cycles with a recovery week afterward. Amy will be out of town for GSL 1/2 and Hobblecreek 1/2. I am leaning toward racing the SL 1/2 marathon Sept 1 at the end of my recovery week. Everything now points to St. George.

What's next for you?

Dog - Deso loop (Dog lake, Desolation lake, Great Western, Little Water), noon, 11.5?  I wanted to run medium up to Deso then open up my legs without pushing too hard.  Ran reasonably well to Deso, 50 minutes.  It used to take me 55 minutes and the fastest I've made it is 48 but I was pushing on that run.  56 to ridge; stopped to view lightning and duck.  Kept it under control across the ridge (2 miles @ 9000 ft).  Controlled on the big downhill, slight pressure from top of Indiana Jones to Little Water.  Easy down LW until I startled a lady with 6 dogs.  I love it when they yell "Its friendly" as their dogs teeth are six inches from my testicles.  Yelled "Ma'am, get your dog, NOW!" several times until she shooed them past me.  94 minutes.  Iced in stream (52 F) for 10 minutes.  Second fastest time on that loop; definitely easier than when I ran 92 minutes in 2004.  Fastest I've felt since plantar issues in 2005.

Treadmill, PM.  Started easy and picked it up throughout the run.  This is the end of my highest week this year (Mon - Sun) and I feel good.  It is also day 14 of a 21 day cycle.  That's where I usually feel like trash.  60:50 for the last 10 miles; 16:49 last 3 miles, and a 5:12 for giggles.  For anyone keeping track, that is faster than the last 3 miles at Des News.  What a horrible day that was!

I am about to boycott the Wasatch Front. As a coach, I realize how little "the man" really cares for kids, at least kids that aren't in their everyday sight. Why the rant? We had our whole schedule set and had planned on a double Fri/Murray and Sat/BYU in a couple weeks - busses, hotels, etc... all set. Then I get an email today saying that BYU has been changed to the 8th. Well, that will be great for teams up north (they don't have to get hotels and have limits on their trips up north), but for us who actually have to plan stuff it has really screwed up the schedule.

So anyway I rant and rave and nothing will change. But we will be up to Murray on the 14th.

Bob is coaching the Judge boys this year and maybe the girls with Mattie Reed. Pat went to Judge's XC camp in Duck Creek last week and came back Friday so he was probably tired! Pat is not the fastest kid (but still very fast) in the world but he will turn himself inside out during a workout. I'm out of coaching and running is better for it. I loved it and my heart beats faster at this time of year thinking about it. Bob will have his hands full with Luke this year. Luke could be racing for the win in San Diego this December.

That is crazy to think about having a kid that good. I worry about screwing up stuff with Ruth, as a true state contender. I think the pressure would be hard as a legitimate nationals contender. But at the same time, with kids that great, they got there for a reason and most of it is because of their drive and dedication.

Even though we have to travel for state, I really like it at Sugarhouse. I don't think there is a better location in all of Utah.

Mike that's a great place to do those tempo runs. Teren does them there on Fridays so we have the team do theirs there at the same time. By the way, it wasn't me with the strange markings. I ran there Saturday night after the GSL 1/2 and saw them for the first time. I couldn't figure them out. I've never measured it exactly but I know it is not a full 1 1/2 for a lap in the chips like most think. I always start at the Drinking fountain and add to where the chips meet the grass to make 3 miles in two loops. There is some blue paint there. What have you found to be accurate?

The marks start at the North end of the park just West of the entrance. I think the single line is 1 mile, 2 lines are 2 miles, etc. It goes up to 6 miles. There were also lines with two dots. I think those are the 1/2 mile marks. The marks seem to be accurate but I don't wear a GPS watch.

I usually start at the North end of the park and do two laps. It is probably 30-45 seconds shy of 3 miles but I've done that workout for years prior to marathons. Judge used to do most of its XC speed workouts there so I have spent a lot of time at the North end of Liberty.

Treadmill, PM.  The run felt very easy.  I watched the Olympic marathon (last half), OT 5000 m, and part of the W OT 10000 m (skipped commercials).  Last mile in 5:30  while watching TV.  Went to WRC.  Picked up three pairs of new shoes.  It is amazing how good it feels to put on new shoes. 1:39  Saw Matt Harmer at the store.  Super nice guy.

We don't have a treadmill (yet), I need to figure out where we could put one. The only place we have space is in the basement, but the ceiling may not be high enough. That's what you get when your house was built in 1918. Anyway, I would love to see those race videos anyway, especially if I am going to run NY in Nov.

I got my wife a treadmill after we moved here so that she could run while our daughter was napping or playing. In the last year I've only run on it about a dozen times but with winter coming up... I bought this in February. I felt a soft spot in the deck on a 15 miler that kept getting bigger. When I got off there was sawdust under the treadmill. It was cracked from the rear roller to almost the front roller. It's under warranty so they have ordered the parts. I'm pretty rough on treadmills. I shouldn't use mine as a workbench.

I have gotten over from being sick. Getting back into a workout schedule. I ran twice. A couple of months earlier than the doctor would prefer. I am going to do two easy and short jogs a week for awhile. But if I feel anything I will stop. Also have been doing a little on an elliptical. I wish I had thought of using one back when my leg first started to hurt. Maybe could have prevented an injury. It just never occurred to me to try it.

Did a small warm up. Started off with Sasha but he was looking great. Ran with the goal of hitting marathon pace on the downhills. Stayed at a tempo effort for the first four but kind of fell asleep on the fourth mile. Next two miles too fast (4:50, 4:53). I was with Darrell from WRC. Let him go because he was going faster than my marathon pace. I knew Neil was catching me but stayed the course. No surge here. He passed after 10. Another sleepy mile (5:30). Refocused and finished. Graf ran the last 100 meters with me. Legs felt fine afterward.

Sasha looked great. He has put himself in shape to qualify at St. George.

Everything important happens at Brighton. It looks like Corbin left Brighton then abandoned a few hours later back at Brighton. I've seen some ugly things happen to very strong ultra-runners at Brighton.

Peter finished in 26 hours 8 minutes 40 seconds in 15th overall. He took a slight last turn in the final section that may have cost him sub 26. It was a 90 minute PR for him.

I wish I could count it as 22 miles. I can't count the long hike parts as miles. It was tempting to put it down as more so I could break 100 miles for the week. Instead I'll think of it as 150 km.

Body felt good, I was ready.  Stomach was sloshing at the 7 mile mark.  Backed off up Veyo as planned.  Ran hard off the top to catch Sasha.  We leapfrogged each other for the next few miles.  Together at the half.  I felt we were perfectly positioned to qualify.  Into Snow Canyon.  Couldn't get moving!  Legs were still good but I though I was going to throw up.  Ran 20-30 seconds slower per mile than I planned.  Felt better when the road flattened.  Went for it.  Left Sasha (always risky, he knows pacing).  Tried to catch people.  Stomach caught up to me.  Two porta potties later I jogged in.  Never took a drink the entire race because of stomach.  Trials or bust.  Bust.  No PR.  22 miles just under 2 hours.  Hugely dissappointed.  I was ready.  Good news, no injuries.  Also I can have a terrible race and run 2:31 while spending 3-4 minutes in the bathroom and jogging the last two miles.  Reality, I'll be a Master by the time of the 2012 Trials.  It wasn't my last chance, just my best chance.

Very happy for Paul & Logan.  Great race by two guys who prepared and performed.

Mike - too bad about the stomach, but you can feel good about going after it. I think you've got a lot of good races left in your legs, so don't let the looming Masters status get to you. Just look at Dennis and Neal. There must be a fountain of youth somewhere in SLC, the way those guys run.

Thanks Paul. I was really impress at how you planned and executed your racing season. It is amazing to think that you couldn't run much last November.

I don't know what is next. I need to evaluate without getting too worked up. I can't do that yet. I almost signed up for the Richmond Marathon (Nov. 10) last Sunday so I wouldn't waste my fitness. I will probably try to take care of my speed deficiency by training for and racing the NUTS series. If I can't run a 5 K in less than 16 minutes then marathoning faster becomes an issue. My PR's are very close to yours (4:01 1500, 14:50 5000, 29:50 10000, 1:09:12 1/2 marathon). Who knows? I'll run trails for the next week to recover then start to focus.

I think it is amazing you ran a 2:31 without eating or drinking anything- I'm sure dehydration had to slow you down some, plus the bathroom breaks. Amazing. Maybe you can just sneak into the trials and win!

Your 10K PR is a good minute faster than my best track time. If you can figure out a way to unlock that and transpose it to the marathon, you should be able to go sub-2:20 on a flat, sea level course. I thought the Striders Series helped me a lot this year, because it forced me to stay focused over the winter. The hills were brutal, but good training. I tend to run better when I race every 2-3 weeks, although some races I treat basically as glorified workouts.

So you have essentially been able to run 5000 and 10000 at the same pace. Amazing. I did not realize that. I see no reason why you could not (with proper training) run a 1:05 half on a flat sea-level course, and whatever that would give you in the marathon - 2:15, maybe even 2:12.

You must have an unusually high proportion of the slow twitch fibers, probably top 10% among marathoners. Which would mean that if you are not doing huge amounts of aerobic training, you are much further away from your potential compared to others training the same way. Try this - run as many miles as you can possibly get in without injuries. Then pad the gap with some form of aerobic cross-training. Do that for a couple of years, try to build up to and very consistently, no slippage, sustain the equivalent of 100 miles a week or more.

Remember me ... used to be a Judge pole vaulter and runner. Ran St. George this weekend as a first marathon on 6 years and now I've got the bug. Do you have any suggestions for good training plans? Hey Mike..guess what...I broke down and did some canning!! I made applesauce and want to try salsa because we have a ton of tomatoes from our garden that have been slowly ripening indoors since we harvested them a couple of weeks ago green. Got any good recipes?

I haven't done salsa yet. I'm not a good enough gardener yet. Maybe next year. From what I've heard, salsa is very easy. I used some recipes from "The Complete Book of Home Preserving". It has 14 versions of salsa. The first one has:

7 c chopped cored peeled tomatoes

2 c coarsely chopped onions

1 c coarsely chopped green bell pepper

8 jalapeno peppers, seeded and finely chopped.

3 cloves garlic, finely chopped

1 5.5 oz can tomato paste

3/4 c white vinegar

1/2 c loosely packed finely chopped cilantro

1/2 t ground cumin

Bring all ingredients to a boil, reduce heat and simmer for 30 minutes.

Ladle into jars. Process in hot bath for 30 minutes (time adjusted for altitude). Yield: 10-8 oz jars or 5-pint jars.

I bought a case of apples the other day so I may try applesauce this week. We have made it before but we haven't canned it.

We make a few different types. With the Pachevs as inspiration, we bought a flour grinder last year. It works great but I destroyed the gear box in my KitchAid. I make a standard white bread from King Arthur Flour. I make 2.5 times the recipe for two loaf pans. I have also substituted buttermilk for all of the liquid before (omitting the milk powder).

I think 100% Whole Wheat is most like you make. I put less yeast in and use cool water because I think the flavors are better when the yeast grows slowly. Also, I like starting with a lower amount of yeast when dealing with exponential growth.

How much bread do you make a week? We make anywhere between 4 and 10 loaves. I bake and cook when Amy is working.

I stopped making it for awhile because Sasha didn't like it anymore...that man!!! He loved it at first and I loved the recipe because it was 100% whole wheat with lemon juice as a dough enhancer. I used to bake every day but then stopped for awhile when we tried eating no bread. (didn't like that too much) Then I baked about once a week and bought whatever else we ate as I've had two kids kind of close together this time and was tired from homeschooling and being pregnant and all. Sounds like you are a champ. I am so impressed. I've never heard of using less yeast and cold water...crazy...I thought the yeast needed warmth. Learn something new everyday. Thanks again.

I like Sasha's idea. Training depends on what kind of running you do and the time you want to put into it. I like the ideas of Jack Daniels (2nd ed). His plans are more a list of workout priorities for the week. Pfitzinger also has a very solid training plan. Both include a good deal of marathon paced training runs. I also like R. Canova. He doesn't advocate running faster than AT pace during marathon training.

I had dinner at Niederee's house the other night. Liccardo was in town and Lincoln came over. Tom still looks like he could beat any of us at any distance.

Burch Church Elbow on Pipeline.  Beautiful day in the canyon.  No watch.  I've been toying with getting a Garmin 305.  My Polar is okay but it doesn't help with pacing or measuring distances.  I don't want to be playing watch games but since I run alone information can be good.  Today I guessed the distance but didn't want to see my pace running up the switchbacks.

I got a 305 mostly just for measuring out my runs. I was tired of driving on the wrong side of roads and on sidewalks in my car to measure what I had just ran. I really enjoy the freedom of going out with no planned route, yet still have a reasonble measurement of my distance. It is nice to upload to the computer and see the results too. Mine came with a VERY basic street map. It did not cover my area very well. But I already had a Garmin for my PC and it had better maps. So I can use them with the 305. I looked at the manual when I first got it and it has tons of options. But even though I love gadgets I just never have explored the full potential of the watch. I just record my time, distance, and splits every mile.

Bob is being very cautious but he looks good. He is running every other day and cross training with an elliptical. His stride doesn't show any hiccups like it did in September so I think he is more balanced.

We had a great time! My wife ran the 5 K on Saturday and the weather was fantastic. I ran the Three Ponds trail Friday and had to empty my shoes twice. I tried to channel Snow Canyon this morning. It was 21 F when I went running.

Interesting term...Sasha early...I think it should be Ted early...His training partner Army Runner would make him go at 4:30 last year because of his early schedule with BYU's ROTC
